DYEL here, but since you asked for ideas I might as well post and help this board be less slow.

anyway there are different kinds of crawling in military operations. Snipes and the like will usually have the ghillie suits and stuff, and their crawl is meant to be stealthy, and they move really slowly sometimes taking hours just to creep up a couple feet. That's definitely different from someone in combat hitting the deck and crawling his ass away under fire, for example when there is low lying cover to lie behind. I suspect different styles of crawling reflect different roles and physical specializations which will then be reflected on one's physique.

I did a pretty hardcore workout then took a day off, the next night rested super hard, now going for all day stretching.

My hip flexor is still kind of messed up because of improper stretching prior to workout and my back got strained

For me, lower back injuries came from having a weak core or losing tightness during a lift. The mental cue of "pull your bellybutton in" really helps. Keep your abs tight next time you do that exercise.

my abs are tightening up after about an hour of core workout.

Now, tomorrow, I want to do 2 hours of drills. Things like prone crawl, bear crawl, crab walk, etc.

Does anyone have advice for that? for length of workout and trading off on different exercise? warmups/cool downs?

for stretching I always do about 15 mins of all the stretches I know.
